When we think of healthy guts we often think of ‘more fibre’. But research is shifting the emphasis: not the quantity, but the váriety turns out to be the key. Your gut bacteria are fussy — one species lives on the fibres in oats, another on those in onion, a third on the compounds in berries or lentils. Eat the same thing every day and you keep feeding the same few species. Eat with variety and you give a far broader company something to do.
That is where the familiar ‘30 plants a week’ rule of thumb comes from: try to eat around thirty different plant species each week. That sounds like a lot, but herbs, spices, nuts, seeds, pulses and wholegrains all count — a handful of mixed nuts is already four or five. Why the effort? Because a diverse microbiome is more resilient: it recovers more quickly after a course of antibiotics, an illness or a stressful period, and keeps the gut wall and immune system better in balance. Diversity on your plate becomes diversity in your gut — and that diversity is a form of reserve.
The science behind
The insight that variety matters more than volume comes from large-scale microbiome research. In a widely cited analysis in mSystems (McDonald et al., American Gut Project), the number of different plant species per week turned out to be the strongest dietary predictor of microbial diversity: participants who ate more than thirty different plants had a noticeably more diverse gut microbiome than those eating fewer than ten — regardless of whether they called themselves vegetarian or omnivore. The explanation is simple: each plant species brings its own combination of fibre types and polyphenols, and different bacteria specialise in different substrates.
Diversity is moreover not just a number but a functional property. Reviews in Nature and Gut describe how a more diverse microbiome is more resilient: it recovers more quickly after disturbances such as antibiotics or infection, produces a broader range of short-chain fatty acids and keeps the gut barrier and immune regulation more stable. In observational research, low diversity goes hand in hand with metabolic and inflammatory conditions. Fibre variety feeds several fermentation routes at once, which benefits the production of butyrate, propionate and acetate — each with its own effects.
